The Vagus Nerve: A User's Guide

The vagus nerve is enjoying the kind of fame usually reserved for superfoods: everywhere, credited with everything, rarely explained. Here is the unhyped version. The vagus is the tenth cranial nerve, a long, wandering bundle that connects your brainstem to your heart, lungs, and gut. It is the main highway of the parasympathetic nervous system, the body's rest-and-digest side, and most of its traffic actually runs upward, carrying news from your organs to your brain.

The claim you have probably met online is that you can 'stimulate your vagus nerve' to switch off stress. The honest core of that claim is small, specific, and genuinely useful: your heart beats slightly faster while you inhale and slightly slower while you exhale. That rhythm, called respiratory sinus arrhythmia, exists because the vagal brake on the heart eases off during the in-breath and re-engages during the out-breath. Which means the exhale is the one part of this famous nerve's workload you can lengthen on purpose.

Psychiatrist and neuroscientist Stephen Porges built polyvagal theory around this nerve: a framework linking vagal pathways to feelings of safety and connection. It has been genuinely influential in therapy rooms, and parts of it remain debated among neurophysiologists, so hold the grand theory lightly. You do not need to settle that debate to use the solid physiology underneath it: exhale longer than you inhale, and you lean on the brake.

Breathe in through your nose for four seconds, then let the exhale run long and unhurried for eight, like slowly letting air out of a tire. No holds, no straining; if eight feels too long at first, six is fine while you learn.

Notice what this is not: it is not deep breathing in the gulping sense. Dramatic chest-filling inhales can nudge arousal up rather than down, which is why 'just take a deep breath' so often fails mid-argument. The lever is the ratio, not the volume. A modest inhale followed by a long, soft exhale tilts the balance toward the brake, and four cycles take under a minute, which makes this usable in exactly the places you need it: before the meeting, after the difficult call, in the parking lot, in bed.
